How Much Protein Do Cyclists Really Need?

To understand what your body needs to recover from long miles, climb efficiently, and stay strong for decades, we need to go beyond the general public recommendations and look at what current exercise physiology actually tells us.

Survival vs performance

If you look at most health institutions like the World Health Organization, you will see a recommendation to get around 0,8 grams of protein per kilogram of body weight each day. If you weigh 70 kg, that’s roughly 56 grams of protein. However, this benchmark was established using nitrogen-balance studies aimed strictly at preventing protein deficiency and muscle wasting in sedentary populations.

For cyclists, survival is the wrong metric. You don’t want to just survive. You want to optimise training adaptation, repair damaged muscle fibres after hard intervals, build cellular machinery inside your mitochondria, and maintain robust immune function. Relying on the standard protein recommendations while training hard would leave your body without the necessary materials to recover properly.

Instead, studies show that you should aim closer to double that, around 1,6 g of protein per kg of body weight. But even this is not a rigid number: your optimum can be different depending on your weight, training load, and age.

Finding your personal targets

For a rider looking to stay weight-stable, maintain lean muscle mass, and adapt to regular training, the target daily intake sits right around 1,3 to 1,6 grams per kilogram of body weight per day.

Going far beyond 1,6 g/kg during normal, weight-stable training blocks doesn’t appear to offer extra performance benefits. Once your daily total is met and spaced comfortably across 3-4 meals, your recovery systems are running at full capacity.

There are two major scenarios where pushing your daily intake even higher is important.

Scenario A: During energy deficits and weight management. If you are actively trying to trim body fat or improve your power-to-weight ratio, you’ll be eating fewer overall calories than you burn. When energy is low, your body is much more prone to breaking down its own muscle tissue for fuel.

To defend your hard-earned muscle during a calorie deficit, researchers suggest raising daily intake significantly, up to 2,0 to 2,4 grams per kilogram of body weight per day. High protein keeps you full, burns slightly more energy during digestion, and prevents your body from consuming its own engines while shedding fat.

Scenario B: Long-term health span & ageing. If you’re thinking beyond the next season and want to be strong 30 years from now, then protein intake can be your ally. As we age, our bodies naturally experience age-related muscle loss and become slightly less sensitive to amino acid signalling. Research shows that combining aerobic training like cycling with resistance work, and matching it with robust protein intake, is the single best defence against frailty.

No more worrying about high protein intake

Let’s clear up a persistent misconception that still scares some cyclists away from proper protein nutrition.

“It damages your kidneys and bones.” In healthy individuals, there is no solid scientific evidence that higher-protein diets harm kidney function or degrade bone density. While clinical kidney patients must monitor protein strictly, healthy endurance athletes do not need to fear high-protein meals.

Ultimately, protein intake should be driven by context rather than fear or marketing hype. Base your targets on your body mass and adjust your intake upward when losing weight or supporting healthy ageing to keep your legs performing at their best.
